The SkiErg: Your First Test
The SkiErg is station one in HYROX, and how you approach it sets the tone for your entire race. Master this machine, and you'll have a significant advantage over competitors who treat it as an arm exercise.
Understanding the Movement
The SkiErg mimics double-pole cross-country skiing. It's a full-body exercise that primarily engages:
Primary Muscles:- Lats and upper back (the powerhouse)
- Core (abs and lower back)
- Triceps and shoulders
- Glutes and hamstrings
Proper Technique Breakdown
Starting Position:- Stand with feet hip-width apart
- Arms extended overhead, slight forward lean
- Core engaged, neutral spine
- Weight in balls of feet
- Let arms swing back up naturally
- Return to standing position smoothly
- Maintain rhythm without rushing
- Breathe on the recovery
Common Mistakes to Avoid
Mistake 1: Arm-Only Pulling- Problem: Tires arms quickly, wastes energy
- Fix: Focus on lat engagement, think "push handles down"
- Cue: Feel your lats contract, not your biceps
- Problem: Limits power and range of motion
- Fix: Allow torso to hinge forward during pull
- Cue: Your chest should nearly touch your thighs at the bottom
- Problem: Builds lactate early, hurts later stations
- Fix: Find sustainable pace in first 250m
- Cue: If you're breathless in the first minute, you're going too hard
- Problem: Less power per stroke, more total strokes needed
- Fix: Full range of motion, hands to thighs
- Cue: Squeeze your glutes at the bottom of each stroke
Pacing Strategy for 1000m
Segment 1 (0-250m): Find your rhythm, moderate effort, establish breathing pattern Segment 2 (250-750m): Settle into sustainable pace, maintain form, stay relaxed Segment 3 (750-1000m): Slight increase if energy allows, finish strong but controlled Target Times by Fitness Level:- Elite: Under 3:30
- Competitive: 3:30-4:00
- Recreational: 4:00-5:00
- Beginner: 5:00+
Training Drills
Single-Arm Pulls:- Develops unilateral strength
- Identifies weak side
- 3x15 each arm
- Focus on lat engagement
- 4x250m at race pace
- 60 sec rest between
- Focus on consistent splits
- Perfect for weekly practice
- 3x1000m with 2-3 min rest
- Practice pacing full distance
- Build race-specific endurance
- Track your times for progress
Race Day Tips
Tip 1: Don't grip handles too tight (saves forearms for farmers carry later) Tip 2: Breathe rhythmically with your pulls - exhale on the pull, inhale on recovery Tip 3: Keep eyes forward, not at the monitor - monitor watching creates anxiety Tip 4: Trust your training and start controlled - you have 7 more stations aheadTransitioning to the Run
After 1000m on the SkiErg, you'll immediately run 1K. Here's how to transition:
- Don't rush the dismount
- Take 2-3 deep breaths before running
- Start the run conservatively (first 200m easy)
- Let your heart rate settle before pushing pace
